Why the 3,500-calorie rule overpromises

The dashed line is the simple rule: every 3,500 calories walked off is a pound gone, forever at the same rate. The solid line adds two real effects: a lighter body burns fewer calories per step, and many people eat back part of what they burn.

  • Add steps in chunks you already have: a 10-minute walk after each meal is roughly 3,000 steps a day.
  • Raise your daily average by about 1,000 a week rather than jumping straight to a big number.
  • Walk briskly when you can. Faster walking burns more per minute, though per step the difference is modest.

How many steps a day to lose weight?

Adding 3,000 to 5,000 steps a day burns roughly 100 to 250 extra calories for most adults. On its own that is about 1 to 2 pounds a month; combined with modest eating changes it adds up faster.

Can I lose weight just by walking 10,000 steps?

Yes, if those steps create an energy deficit, meaning you do not eat the calories back. Studies generally find walking alone gives modest loss, and works best alongside diet changes.

Why do I lose less than the calculator says?

The “3,500 calories = 1 pound” rule assumes nothing else changes. In reality you burn slightly less as you get lighter, and many people eat a bit more when they move more. Researchers such as Kevin Hall (NIH) have shown the simple rule overestimates long-term loss.

Is walking or running better for weight loss?

Running burns about twice the calories per minute, but per mile the difference is smaller. The best choice is the one you’ll repeat most weeks.
